Multiple studies show that post-exercise ice baths reduce hypertrophy and strength gains over 4–12 weeks compared to passive recovery. If maximizing muscle growth is the goal, regular post-training cold immersion is counterproductive

  • If you're prioritizing muscle building: Avoid cold immersion in the 4 hours immediately following training. Use heat (sauna) instead, which supports blood flow and recovery without blunting adaptation
  • If you're prioritizing performance recovery between sessions (e.g., competitive athlete training twice per day): Cold immersion's acute recovery benefits may outweigh the long-term hypertrophy cost

Sauna Protocol for Maximum Benefit

  • Temperature: 80–100°C (176–212°F) traditional Finnish sauna. Lower temperatures produce smaller cardiovascular and growth hormone responses
  • Duration: 15–20 minutes per session. Most research uses 15–20 minute sessions
  • Frequency: The dose-response is clear — 4+ sessions per week produce the largest longevity benefits. 2–3 sessions per week still produce meaningful improvements
  • Timing: Post-workout sauna (after your training session) is compatible with muscle building. It supports blood flow and does not blunt adaptation the way cold immersion does

Cold Exposure Protocol for Non-Workout Days
