Sets and reps determine whether you build strength, size, or endurance. Here's exactly how to program them for your specific goal — with the research to back it up.

Ask ten coaches how many sets and reps you should do and you'll get ten different answers. That's partly because there isn't one correct answer — it depends on your goal, training age, and how that session fits into your weekly volume. But the confusion goes deeper than it needs to. The science here is actually quite clear. Here's what it says.

The Rep Range Continuum

Every rep range produces some strength, some hypertrophy, and some endurance — but they emphasize different adaptations. The old rule that 1–5 reps builds strength, 6–12 builds muscle, and 15+ builds endurance is directionally correct, but the reality is more nuanced:

  • 1–5 reps (heavy load): Primarily trains the nervous system to produce force efficiently. Builds strength and power. Less total muscle stimulus per set, but teaches your muscles to coordinate maximally

Total weekly volume is the primary driver of hypertrophy, but how you distribute it matters. Research suggests that spreading your volume across multiple sessions (hitting each muscle 2–3x per week) produces slightly better results than concentrating all your volume into one session per muscle group. Protein synthesis peaks around 24–36 hours after training and returns to baseline within 48–72 hours. Training a muscle twice per week allows you to trigger that synthesis process more frequently, even if total weekly sets are the same.

Rest Periods: How Long Between Sets

Longer rest is almost always better for strength and hypertrophy — this is one of the clearest findings in training research. A 2016 study published in the Journal of Strength and Conditioning Research found that 3-minute rest intervals produced significantly more muscle and strength gains than 1-minute rest intervals when volume was equated.

  • Heavy compound lifts (squat, deadlift, bench, row): Rest 2–5 minutes between sets

How to Know When You're Leaving Gains on the Table

The most common mistake is not training close enough to failure. Studies on proximity to failure consistently show that stopping 5+ reps short of failure on most sets significantly reduces hypertrophy stimulus. You don't need to go to absolute muscular failure on every set — stopping 1–3 reps short of failure (known as Reps in Reserve, or RIR) is both effective and safer. If you consistently finish your sets feeling like you could do 6 more reps easily, you're likely leaving significant gains untapped.
