Foam Rolling: What It Actually Does (And What It Doesn't)
Foam rolling is everywhere in fitness — but the claims made about it often exceed what the evidence supports. Here's what foam rolling actually does, how to use it effectively, and when it's worth your time.
Foam rolling has become standard practice in gyms and athletic training environments — and has attracted claims ranging from 'releasing fascial restrictions' to 'breaking up scar tissue' to 'improving recovery dramatically.' The actual evidence is more modest and more specific. Here's what's real.
What Foam Rolling Actually Does
- •Temporarily increases range of motion: Multiple studies show that foam rolling (self-myofascial release, SMR) produces short-term increases in range of motion — lasting approximately 10–20 minutes. This makes it useful as part of a warm-up to temporarily increase tissue extensibility before exercise
- •Reduces acute muscle soreness: Research suggests foam rolling before and/or after exercise modestly reduces the intensity of DOMS (delayed onset muscle soreness) in the subsequent days. Effect sizes are real but modest
- •Reduces perceived fatigue: Several studies show that foam rolling between sessions reduces perception of fatigue and heaviness — separate from objective performance measures. The mechanism is likely neurological rather than structural
- •Does not 'break up' fascia, scar tissue, or knots: The mechanical force produced by a foam roller is insufficient to deform connective tissue. What Foam Rolling Doesn't Do (Despite Claims)

- •Breathing: Slow, diaphragmatic breathing during foam rolling enhances the parasympathetic (rest and digest) response and may amplify the nervous-system-mediated effects
Which Areas Benefit Most
- •Thoracic spine (upper back): One of the most evidence-supported uses — thoracic mobility is commonly restricted from desk work, and foam rolling the thoracic spine in extension produces meaningful mobility improvements
- •Quadriceps and IT band: These areas respond well to foam rolling for soreness reduction. Note that rolling the IT band itself (a rigid structure of dense connective tissue) doesn't 'release' it, but may reduce the sensitivity of the underlying tissues
- •Calves and plantar fascia: Useful for people with tightness or soreness in these areas, particularly runners and people on their feet all day
