DOMS Explained: Why You're Sore After Working Out and What to Actually Do

Muscle soreness after exercise is universal — but most people misunderstand what it means and what to do about it. Here's the science of DOMS and how to recover faster.

You crush a leg workout on Monday and by Wednesday morning you can barely walk down stairs. This delayed muscle soreness is so common it has its own name: Delayed Onset Muscle Soreness, or DOMS. It's also one of the most misunderstood phenomena in fitness. Here's what's actually happening in your muscles and what to do about it.

What Causes DOMS?

For decades, the popular explanation was lactic acid buildup. This is wrong. Lactic acid clears from your muscles within 60 minutes of exercise and plays no role in the soreness you feel 24–48 hours later. The actual mechanisms involve:

  • Micro-tears in muscle fibers: Eccentric contractions (the lowering phase of an exercise — lowering a squat, lowering a dumbbell curl) cause more micro-trauma than concentric contractions. This triggers an inflammatory response
  • Connective tissue stress: Tendons, fascia, and other connective tissues undergo stress during unfamiliar exercises, contributing to soreness
  • Inflammatory response: The immune system sends white blood cells to the damaged area. Prostaglandins (inflammatory molecules) sensitize nerve endings, producing the characteristic soreness
  • The novelty factor: You're most sore from exercises your body hasn't done before, or after a long break. This is why the first time you do Romanian deadlifts, you can't sit on a toilet for three days

When DOMS Peaks and How Long It Lasts

DOMS typically begins 12–24 hours after exercise, peaks at 24–72 hours, and resolves within 5–7 days in most cases. Severe cases — particularly after the first time performing an exercise like RDLs or Nordic curls — can persist for 5–7 days. The soreness correlates with the inflammatory response, not with muscle growth directly.

Does Soreness Mean You Had a Good Workout?

No — and this is one of fitness's most persistent myths. DOMS reflects novelty and the degree of eccentric loading, not the quality of the training stimulus for growth. As you adapt to an exercise (usually after 2–4 sessions), DOMS from that exercise diminishes significantly. Experienced lifters often feel minimal soreness from their hardest sessions because their tissues have adapted. Chasing soreness by constantly changing exercises or adding extreme volume is counterproductive — it prevents the adaptation that produces long-term progress.

What Actually Helps with DOMS Recovery

  • Active recovery: Low-intensity movement (walking, light cycling, swimming) increases blood flow to sore muscles, delivering oxygen and nutrients and removing inflammatory byproducts. This is more effective than complete rest for soreness duration
  • Heat: Warm baths, saunas, or heating pads increase blood flow and reduce muscle stiffness. Most effective 24+ hours post-training when inflammation has peaked
  • Cold therapy: Ice baths or cold showers immediately post-training can reduce acute inflammation. However, research suggests excessive cold therapy may blunt the training adaptation — use it when recovery speed matters more than maximum muscle growth
  • Massage and foam rolling: Reduces perceived soreness and improves range of motion. Doesn't speed actual muscle repair but makes you feel better and can restore mobility
  • Sleep: The majority of muscle repair occurs during deep sleep when growth hormone release peaks. Non-negotiable for recovery
  • Protein: Adequate protein intake provides the amino acids necessary for tissue repair. Prioritize protein in the days following hard training

What Doesn't Help (Despite the Marketing)

  • Compression clothing worn post-workout: Evidence is weak for DOMS reduction
  • Stretching immediately after exercise: Doesn't prevent DOMS and can increase micro-trauma if done aggressively post-workout
  • Most 'recovery supplements': Tart cherry juice has some evidence for reducing inflammatory markers but the effect size is modest. Most other supplements have insufficient evidence
  • Complete rest: Counterintuitively, doing nothing results in slower DOMS resolution than active recovery with light movement

When Is Soreness a Warning Sign?

Normal DOMS is diffuse, bilateral, and resolves within 7 days. Seek medical attention if you experience:

  • Severe swelling or joint pain (not just muscle soreness)
  • Dark brown or cola-colored urine after extreme exercise — this can indicate rhabdomyolysis, a serious condition where muscle breakdown products flood the bloodstream and damage the kidneys
  • Soreness that is localized to one spot rather than spread across a muscle (could indicate a strain or tear)
  • Pain that worsens over days rather than improving

The Bottom Line

DOMS is a normal response to unfamiliar or intense exercise. It does not indicate a good workout, and its absence does not indicate a bad one. The best strategies to reduce it are active recovery, adequate sleep, and sufficient protein. Most importantly: train through mild soreness. Waiting until you're fully recovered before training again means you'll never train consistently enough to adapt.
